Basic Calf Stretch (Gastrocnemius)
Stand on the board with your toes elevated toward the ceiling and your heel pressed firmly into the lower end of the board. Keep your knee completely locked straight — do not bend it at all. Now lean your entire body gently forward as one solid unit, keeping everything from your ankle to your shoulder in a straight line, until you feel a deep stretch in the upper calf. Hold that position — do not bounce.
Bent-Knee Calf Stretch (Soleus Bias)
From the same starting position as exercise 1.1, this time bend both knees and drive them forward over your toes. Keep your heels completely flat on the board — they must not lift. You will immediately feel the stretch shift from the large upper calf down into the lower calf and deep into the Achilles tendon. If you need support, hold onto a wall or chair. Sit deeper into the bend to increase the intensity.
Heel-Dropped Isometric Hold
Stand with your toes on the high end of the board pointing toward the ceiling, and let both heels drop off the back edge of the board toward the floor. Keep both legs completely straight throughout. Hold onto a wall or sturdy chair for balance if needed — this is not required if you are confident with your balance. Once in position, simply hold. Do not bounce, rock, or move. Stay completely still and breathe.
Bent-Knee Heel-Dropped Hold
From the same heel-dropped position as exercise 1.3, simply soften both knees into a gentle bend. Keep your torso upright and actively drive your heels downward throughout the hold. Do not let the heels rise. Stay completely still and breathe.
Eccentric Calf Negatives
Stand on the board with toes pointing towards the ceiling. We are using the Two Up, One Down method. Use both legs to push yourself up onto your tiptoes as high as possible. Once at the top, lift one foot off the board so only one leg is supporting you. Now slowly lower your heel back down toward the board, taking a full 5 seconds to reach the bottom — count it out loud if it helps. Once you feel the stretch at the bottom, place both feet back down and use both legs to push back up to the start position. This is one rep. Never push up on one leg — we only want to load the tendon on the way down, not on the way up.
Passive Decompression (The "TV Stretch")
First position — stand on the board with your toes pointing toward the ceiling and heels on the lower end. Soften your knees into a very slight, relaxed bend. Let your arms hang naturally at your sides. Close your eyes if comfortable. Breathe slowly and deeply. Do not push into a stretch or force anything — simply stand, breathe, and let gravity do the work. Hold this position for 1 minute to begin with and build toward 2 minutes over time. Second position — turn around so your toes are now pointing toward the floor and your heels are elevated on the high end of the board. Take the same relaxed stance and breathe deeply for the same duration.
